The One Diet Mistake Ruining Your Muscle Gains, According to Experts
Share
Millions of Brits hit the gym religiously – with over 10 million gym-goers in the UK – but still struggle to see results. You’re lifting the weights, following workout plans, and watching your diet carefully – so why aren’t your muscles growing? According to fitness professionals, the answer might be on your plate rather than in your training program.
“The biggest mistake I see people making is actually being too restrictive with their diets,” says Lynne Murphy, meal prep expert at Nutri Lean, a meal delivery service specialising in fitness-focused nutrition. “So many people are sabotaging their gains because they’re undereating – especially when it comes to complex carbs and natural sugars.”
This mistake might seem counterintuitive, especially when we’re bombarded with messages about clean eating and cutting calories. But Murphy explains that properly fueling your workouts is essential for seeing those coveted gains.
Why Undereating Wrecks Your Workout Results
Without proper fuel, your body simply can’t perform at its best. When you skimp on carbs and natural sugars before workouts, your glycogen stores remain low – and that’s bad news for your muscles.
“Think of glycogen as your muscles’ primary energy source,” Murphy explains. “When you don’t have enough, your body looks for alternative fuels – including breaking down the very muscle tissue you’re trying to build.”

The effects go beyond just a single weak workout. Consistently training in an undernourished state leads to poor performance, slower recovery times, and disappointing results. Even if you’re putting in hours at the gym and eating “clean”, you might be sabotaging yourself without realising it.
Research shows that without adequate glycogen replenishment, muscles can’t repair efficiently after exercise. This means all that hard work breaking down muscle fibres during training goes to waste when your body lacks the resources to rebuild them bigger and stronger.
How to Fix Your Fuel Problem: Expert Tips
If you suspect you’ve been underfueling your workouts, Murphy shares these practical solutions to get your gains back on track:
1. Embrace Strategic Carbs
“Stop fearing carbs,” Murphy advises. “Timing is everything. Consume complex carbohydrates like sweet potatoes, wholegrain rice, or oats about 2-3 hours before training to fuel your workout properly.”
For those training early in the morning, having a carb-rich dinner the night before can ensure glycogen stores are topped up for morning sessions.
2. Add Quick Energy Before Workouts
“Fifteen to thirty minutes before high-intensity training, a small serving of fast-acting carbs can give you the energy needed for peak performance,” says Murphy. “A banana, a handful of dates, or even a small glass of fruit juice can make a massive difference to your training capacity.”
3. Don’t Skip Post-Workout Nutrition
The recovery window after exercise is vital for muscle growth. “Within 30-45 minutes after training, your muscles are primed to absorb nutrients,” Murphy explains. “This is when a combination of protein and carbs works wonders – the protein repairs muscle tissue while carbs replenish depleted glycogen stores.”
4. Watch Weekly Progress, Not Daily Calories
Instead of obsessing over daily calorie counts, Murphy recommends focusing on weekly trends and, most importantly, how your body responds to training.

“If you’re trying to stay lean while building muscle, you can still have a slight calorie surplus on training days and a modest deficit on rest days,” she suggests. “This approach supports muscle growth while managing body fat levels.”
5. Hydration Matters Too
“People often don’t realise that being even slightly dehydrated can reduce workout performance by up to 20%,” notes Murphy. “Water is essential for transporting nutrients to your muscles and maintaining the chemical reactions needed for energy production.”
Lynne Murphy, Meal Prep Expert at Nutri Lean, commented:
“What I tell our customers is simple – you can’t build a house without bricks, and you can’t build muscle without fuel. The fitness world has become so focused on restriction that people forget food is literally the raw material for creating the body they want.
“I see too many gym-goers stuck in a frustrating cycle – they work incredibly hard training, but sabotage their results by undereating. They’re afraid carbs will make them fat, when in reality, those carbs could be the missing link to their dream physique.
“The good news is this problem has a delicious solution – eating more of the right foods at the right times. Often, just making these small adjustments to nutrition timing and composition can unlock gains that have been stuck for months. Your body wants to respond to training – you just need to give it the tools to do so.”
